Quinoa Protein: How Much per Cup and Is It Complete?

How much protein is in quinoa per cup and 100 g, whether it's a complete protein, how it compares with rice and oats, and high-protein quinoa meals.

Quinoa protein gets a lot of attention because quinoa is one of the few plant foods that's a complete protein, with all nine essential amino acids. Cooked quinoa has about 4.4 g of protein per 100 g, or around 8 g per cup. That's more than rice, pasta or couscous, but far less than beans, tofu or meat. The best way to think of quinoa is as a better-than-average carbohydrate that adds some protein, rather than a protein source on its own.

Values below are from USDA FoodData Central for cooked quinoa and uncooked quinoa.

Quinoa protein by serving

Serving Protein Calories Fibre
100 g cooked 4.4 g 120 kcal 2.8 g
½ cup cooked (92 g) 4 g 111 kcal 2.6 g
1 cup cooked (185 g) 8.1 g 222 kcal 5.2 g
50 g dry (one portion) 7 g 184 kcal 3.5 g
100 g dry 14.1 g 368 kcal 7 g
30 g quinoa flakes 4 g 110 kcal 2 g
30 g puffed quinoa 4 g 110 kcal 2 g

Quinoa roughly triples in weight when cooked (about 2.7 to 3 times), so 50 g dry makes about 140 to 150 g cooked. Convert your portions with the raw to cooked weight calculator.

Quinoa vs other grains

Grain (cooked, per 100 g) Protein Calories Fibre Complete protein?
Quinoa 4.4 g 120 2.8 g Yes
White rice 2.7 g 130 0.4 g No (low lysine)
Brown rice 2.6 g 123 1.6 g No
Wholewheat pasta 5.3 g 149 3.9 g No
Couscous 3.8 g 112 1.4 g No
Bulgur 3.1 g 83 4.5 g No
Oats (porridge with water) 2.5 g 71 1.7 g No
Buckwheat 3.4 g 92 2.7 g Yes-ish (good lysine)

Quinoa vs protein foods

Food Protein per 100 kcal
Quinoa (cooked) 3.7 g
Chickpeas 5.4 g
Lentils 7.8 g
Edamame 9.8 g
Greek yogurt (nonfat) 17.5 g
Chicken breast 18.8 g

Only about 15 percent of quinoa's calories come from protein. To reach 30 g of protein from quinoa alone, you'd need nearly four cups and 830 kcal. That's why quinoa works best alongside a concentrated protein. Compare foods with the protein density calculator, and see chickpea protein and lentils protein.

Why "complete protein" matters (and why it doesn't much)

A complete protein contains all nine essential amino acids in proportions close to what the body needs. Quinoa's standout is lysine, which is low in wheat, rice and corn. That makes it a useful grain for vegans and vegetarians.

But for most people, completeness of a single food matters less than total protein and variety. Eating legumes, grains, nuts, seeds and soy across the day provides all essential amino acids, as the Academy of Nutrition and Dietetics notes. Quinoa's real advantage is that it brings extra protein, fibre, magnesium, iron and folate compared with refined grains.

Quinoa breakfast porridge (32 g protein)

  1. Simmer 50 g quinoa flakes or 50 g rinsed quinoa in 250 ml milk for 5 to 15 minutes.
  2. Stir in half a scoop of vanilla protein (or 150 g Greek yogurt) off the heat.
  3. Top with berries, cinnamon and a few chopped nuts.

How to cook quinoa

  1. Rinse in a fine sieve to remove saponins, the natural bitter coating (many brands are pre-rinsed).
  2. Combine 1 part quinoa with 2 parts water or stock (by volume) and a pinch of salt.
  3. Bring to a boil, cover and simmer for 15 minutes.
  4. Rest off the heat, covered, for 5 minutes.
  5. Fluff with a fork.

Toasting dry quinoa in a pan for 2 to 3 minutes before adding water gives a nuttier flavour. Cooking it in stock or adding milk raises protein a little.

Quinoa types

Type Texture Uses
White Lightest, fluffiest Most dishes, porridge
Red Firmer, holds shape Salads
Black Firmest, earthy Salads, bowls
Tricolour Mixed Salads, sides

Protein content is similar across types, so choose by texture and colour. Red and black quinoa take a few minutes longer to cook.

Quinoa for hiking and backpacking

Quinoa is a good trail carbohydrate if you pre-cook it. Cook at home, spread it on dehydrator trays, and dry at about 55 to 60°C until crisp. On the trail, it rehydrates in boiling water in 5 to 10 minutes. Add a tuna or chicken pouch, olive oil and dried vegetables for a 30 g protein dinner. Instant quinoa flakes also work for breakfast. See dehydrating food for backpacking and backpacking dinner ideas.

Quinoa vs rice for weight loss

Per 100 g cooked, quinoa has slightly fewer calories than white rice (120 vs 130 kcal), about 60 percent more protein and around seven times more fibre. That combination makes a portion a little more filling. The difference per meal is modest, though: swapping a cup of white rice for a cup of quinoa adds roughly 3 g of protein and 4 g of fibre. Portion size, and what you serve with it, matter far more. If weight loss is your goal, keep grain portions to about a cup cooked and fill the rest of the plate with protein and vegetables. Set a daily calorie target with the calorie deficit calculator.

Quinoa flour and other products

Quinoa flour has about 12 to 14 g of protein per 100 g and works in pancakes, flatbreads and gluten-free baking, usually blended with other flours because it can taste slightly bitter on its own. Quinoa pasta is often a blend with corn or rice and has similar protein to regular pasta, so it's not a high-protein swap; legume pastas are better for that (see high protein pasta). Puffed quinoa and flakes are convenient for breakfasts and snack bars but are easy to overeat.

Is quinoa worth the price?

Quinoa costs more than rice per kilo, and per gram of protein it's still more expensive than lentils, beans or eggs. If budget is tight, cheaper ways to add protein to a grain-based meal include lentils, chickpeas, canned fish and eggs. Use the protein cost calculator to compare. Mixing half quinoa and half rice is a good compromise for flavour and cost, and the two cook in about the same time.

Allergies and digestion

Quinoa is naturally gluten-free, making it useful for people with coeliac disease (choose certified gluten-free products to avoid cross-contamination). Some people find the saponins cause mild stomach upset; thorough rinsing helps. True quinoa allergy is uncommon.

Bottom line

Quinoa has about 4.4 g of protein per 100 g cooked and 8 g per cup, more than most grains and complete in amino acids. It's a smart carbohydrate choice for a high-protein diet, but not a main protein source. Pair it with chicken, fish, eggs, dairy, tofu or legumes to build meals with 30 g of protein or more. Set your daily target with the protein intake calculator.
